Barbell Back Squat

The barbell back squat is the king of lower body exercises, developing the quads, glutes, and hamstrings while requiring significant core stability and full-body tension. It is the cornerstone of most strength and hypertrophy programmes.

How To Perform

  1. 1 Set the bar on the squat rack at roughly collarbone height.
  2. 2 Position the bar on the upper traps (high-bar) or lower on the rear delts (low-bar).
  3. 3 Unrack the bar and step back, feet shoulder-width or slightly wider, toes slightly out.
  4. 4 Brace your core and descend by simultaneously pushing knees out and hinging slightly at the hip.
  5. 5 Descend until hip crease is at or below knee level.
  6. 6 Drive back up, maintaining a tight brace throughout.

Form Cues

  • ✓ Keep your chest up throughout — the bar should not fall forward.
  • ✓ Push your knees out in the same direction as your toes.
  • ✓ Breathe and brace before each rep — use intra-abdominal pressure.
  • ✓ Drive through the whole foot, not just the heel.

Common Mistakes

  • ✗ Knees caving inward — push them out actively.
  • ✗ Excessive forward lean — keep the chest up.
  • ✗ Squatting too shallow — depth at or below parallel is the target.
  • ✗ Heels rising — work on ankle mobility or use heel elevation.
💡 Professor Splits Says:

Progressive overload is the engine of muscle growth. Track your weights and aim to add small increments weekly. For Barbell Back Squat, this means gradually increasing load, volume (sets × reps), or decreasing rest periods over time.
